Olympic lifters/Crossfit workout and diet thread

Hopefully I'll get back into it soon and can participate more in this! I'm in the "off" portion of training off and on. I simply don't have the time to do more than 2 days a week.

I am looking to start back once classes wrap up in May.

I typically do 5 days a week:

Mon:
Chest
Warm up shoulders with rear flys and lateral raises
Flat BB bench 20, 12, 8, 5, 5 (changes frequently depending on goal)
Incline DB 3-4x8-15
Body weight and weighted Dips (8-20 depending on weight)
-I lean forward to focus on lower pecs
1 or 2 various Tricep moves to finish up -close grip bench, Tricep extensions on the cable machine etc

Tues:
Back
Wide grip pull-ups 2-3 sets
Close grip cable rows 4 sets of 8-12
Lat pull downs 4x8-12
DB rows 3 sets 20,15,12
Used to do a ton of very heavy dead lift until I broke my L5 vertebrae - now I only do lower back rehab type exercises to keep a strong core. Still not full recovered I don't feel thanks to a few reinjuries.
BB curls and cable curls

Wed:
Shoulders -absolute favorite training day
Good solid shoulder warmup similar to my chest day
Seated barbell shoulder press 45lbsx20, 95lbsx15, 135x12-15, 185x12, 205x5-8
Lateral raises and front raises between sets on shoulder press then a few dedicated sets after, higher rep focusing on squeezing at the top.
Arnold presses or regular DB press seated
Rear flys
I do a lot of exercises and mainly focus on heavy weight on the BB shoulder press then focus on perfect motion and squeeze on the other exercises to really light up the shoulders.

Thurs:
Legs- focus on high reps
Squats usually 4-5x 15-30 (not very heavy due to back)
Leg extensions 4x30 - the last 10 reps or so I try to hold full extension as long as possible. The last rep I shoot for 30 seconds at least with decent weight.
Leg curls 4x15-30
Lunges probably 50-75 yards total carrying between 30-50lbs
Leg press high reps as usual

Fri:
Arms and finish up day
I hit a little of everything. I put my main focus on tri's and bi's. Also do a lot of close grip, pull-ups to failure, and lateral and front raises.

Then call it a week. I do very little cardio to be honest but I'm young and lean for now. I'm working on doing it more though. My endurance suffers because of it, so that is a work in progress.

I've ran a few cycles and a couple PH's (SD and one other neither technically a PH though).

Diet is the name of the game. I need to get back with it, I'm down 15-20lbs since May '13 due to lack of training and diet for so long.

Looks like a solid plan to me. And you nailed it with the food being key. As for my training, I change it up when needed, and have found that what works for me may not be the best for others. I've done two-a-day workouts, as well as the "body for life" program Bill Phillips came up with. No, that program isn't for the hardcore bodybuilder, but for some reason, I can switch over to it 3-4 weeks out from stage, and it's impressive to say the least. And no, I've not done a show in many years. lol! I left bodybuilding for booze, and that was the worst mistake of my life. I'm just coming back to it.

Drown, are you using any other supplements for liver protection, or is this protocol doing what you need from it? I've been ordering this stuff all afternoon, and since I came late to this thread, I just received an order I placed recently for:

The reason I ask, is even after I stopped the booze 6 months ago, my enzymes were high three months ago. After starting 1,200mg NAC/day, they came back normal two weeks ago. I don't see how one single supplement could do that? Last, I was going to order some UDCA, and was told, "the TUDCA and NAC (nac is in the "cycle support), is all that's necessary." of course, what I was 'told' didn't come from a MD who specializes in hrt. I've found that the average family doctor is lost when it comes to this stuff, and the docs who specialize in hrt are usually spot on. I have a source for it, but wonder if it's needed. My Dad passed away 6 months ago at 66. He had diabetes, and since he mis-managed it, he had fatty liver, which went cirrhosis, then finally liver failure, and you know the rest. I'm pretty serious about my health these days, and certainly don't want any liver issues, as I'll use orals during what the new guys now call "blast cycles."

SAM-e and the ALA are specifically for liver protection as well as recycling SOD, ALCAR, and others. I would avoid Ursodiol unless you've got more severe damage as it's been implicated in a few cancers. I don't know the mechanism (neoplastic), but there are a lot of things you can take:

Outstanding! I'll refrain from the UDCA since there's no liver damage. And thanks for the article. Btw, can you believe my Dad (he was hard-headed), stuck with a doctor who ONLY had him taking milk thistle? I literally almost fell down when his doc came to the hospital three yrs ago, and said "I believe milk thistle is what we'll go with to treat your cirrhosis." I've never been in a lawsuit, but the standard of medical care he "received" was sub-standard to say the least. I've decided to just let it go, even though some docs here in FL I spoke with recently were floored at what he was being advised to do.:(

Looking forward to thoughts on workout specific supps like creatine, protein, pre-workout. Found your opinions interesting on the different bars to use but I see why if you do cleans/snatches. I did train at a gym geared toward powerlifters years ago (Larry Pacifico's if you know your old-timers) and they had much better bars. Saturday at noon at the squat rack was an event.
 
OK have to throw in here. I powerlifted for over twenty years...my last competition was wow six years ago when I was 41.
DP, helped me prepare and I dare say I was at my strongest in my entire life. Placed second in my class..so thanks again.

Also a shout out the South Side gym in Connecticut... If any knows if they are around any more I'd love to hear..that place was legendary like many other power places some of you guys know..

Thread is making me want to start a new cycle of power but I got used to hitting each muscle near where the women hang in the normal gym. Maybe I'll man up soon.

I go to a nice World's, and they're not using bars and weights like he's using. I've not seen Ivanko's used since I was in CA in the Marines. And just my .02. Check out:

I do get most of what I need through whole foods. The above is my favorite. Just personal preference. Btwm you can get muscle feast cheaper elsewhere. Their site lists the other stuff they've got, you may want to look at.
